What Is Skinny Fat? (And Why So Many Skinny Fat Women Feel Stuck Despite Looking “Normal”)

What is skinny fat exactly?


It’s when your weight or BMI looks “normal” or even slim, but your body fat percentage is surprisingly high (often creeping into obese ranges), while muscle mass stays low. You appear thin in clothes, but that hidden fat — especially visceral fat around the midsection — is quietly draining your energy, messing with hormones, and raising health risks. For skinny fat women, this often shows up as a soft, undefined look: no real muscle tone, stubborn “muffin top” or saddlebags, and that constant feeling of being “flabby” despite the scale not budging.

Standard body fat guidelines flag women over ~32–33% as obese, but in my 20+ years coaching (and seeing hundreds of transformations at Máquina Strength), I raise the alert earlier: skinny fat women at 30%+ body fat deserve real attention before it worsens. (Men hit the warning zone around 20%+.) This isn’t just about aesthetics — it’s about protecting your long-term health.

The real risks of staying skinny fat include:

  • Hormonal imbalances (like chronically high cortisol that keeps fat stored and stress high)

Quick way to see what your body fat is:

  1. Buy a tape measure from your local store (not construction measuring tape), measure yourself and enter in the information at this website: http://www.linear-software.com/online.html

If you click on the body parts provided it will show you how and where to measure. Below the measurements is a bodyfat composition chart. If you are in the acceptable or obese range in my professional opinion that is trouble. If you have the ability to get a caliper measurement from a trainer at your local gym using the 9 point test or an InBody scan that would be even better.

The thing about being Skinny Fat is that you can look skinny or normal and still be high bodyfat.

Measure your abdominal. Use the same bodyfat website above, click on abdominal to see where and how to measure. If you believe you are at a normal, skinny or slim body weight for your height and you get a reading of 15mm or above there is a high possibility that you are skinny fat. Your goal is to be between 12-15mm to be average "acceptable" or below 12mm to get toned and defined.

Fixing what is skinny fat (especially for women) is a precise science built on three often-missed pillars:

1. Weight Training (The True Fix for Skinny Fat Women)

Forget generic “lift heavy” or “6–12 reps” advice. What’s truly heavy for you? How do you progress safely without injury or burnout? Will you get “bulky”? (Short answer: No — smart programming sculpts lean, feminine curves.) What about RPE, rest times, or knowing the difference between strength, hypertrophy, and just spinning your wheels?

You can scroll videos or ask AI forever, but without guidance from someone who’s built muscle and coached skinny fat women to real results, it’s easy to lose more muscle while fat lingers.

2. Nutrition (Precision Beats Guesswork)
